Red Light and the Hour Before Bed

The hour before bed is the cheapest sleep intervention available and the one most people undermine without noticing, usually with a bathroom light.

The mechanism, briefly

Specialised cells in the retina detect light and signal the body clock. They are most sensitive to short-wavelength blue light around 480 nm, and much less sensitive to long-wavelength red light around 670 nm.

Light hitting those cells in the evening delays melatonin release and pushes your body clock later. Red light, at the same perceived brightness, has far less effect.

This is why a red night light lets you read or move around the house without undoing an hour of wind-down.

What red light does not do

It does not induce sleep. It does not increase melatonin production. It is not a treatment for insomnia.

What it does is avoid suppressing what your body is already doing. That is a modest, real, and often sufficient benefit — and it is worth being precise about, because red-light products are frequently sold with claims well beyond it.

Brightness matters as much as colour

A very bright red lamp will still affect you. Intensity and colour both count, and the practical rule is: as dim as you can manage, as warm as you can get.

Below about 10 lux at the eye — roughly a dim bedside lamp — most people are in reasonable territory regardless of colour.

The bathroom is the usual failure point

People run a careful wind-down routine and then switch on a bright, cool-white bathroom light for four minutes to brush their teeth. That single exposure can undo much of the preceding hour.

A plug-in red night light in the bathroom is one of the highest-value five-dollar purchases in sleep. It is enough to see by and it costs you nothing in melatonin.

Screens, and being realistic

Night-shift modes on phones reduce blue output and help somewhat. They do not address brightness, and they do nothing about the fact that the content is engaging.

If you are going to use a screen in bed, dim it as far as it goes, hold it further away than feels natural, and accept that the content matters as much as the light.

A workable evening

Two hours before bed: overhead lights off, lamps on, warm bulbs. One hour before: red night lights only in bathroom and hallway. In bed: nothing brighter than a red reading light.

You do not have to do all of it. Doing the bathroom alone is worth more than most people expect.
